The federal Recommended Dietary Allowance (RDA) sets a floor of 0.8 grams per kilogram of body weight (g/kg) — for a 68 kg (150 lb) woman, that's about 54 grams a day. Research on active and aging women supports a higher working range of 1.2 to 2.0 g/kg for most adult women, which is where this calculator's results typically land.

For context, the previous 0.8 g/kg RDA (Institute of Medicine, 2005) was designed to prevent deficiency in 97.5% of the population — not to optimize muscle maintenance, satiety, or body composition. It remains a useful clinical floor but is no longer the recommended target for healthy adults.

Does protein need change with body weight?

Yes. Protein need is calculated per kilogram of body weight, so a heavier woman needs more total grams than a lighter woman at the same activity level and age. A 56.7 kg (125 lb) woman and a 113.4 kg (250 lb) woman using the identical g/kg target will land on very different gram totals — see the worked example table below.

Protein distribution: Why per-meal dosing matters

Pre-sleep protein

Consuming 20-40 grams of slow-digesting protein (such as casein or cottage cheese) approximately 30 minutes before sleep improves overnight muscle protein synthesis in both younger and older adults (Snijders et al., 2019; Kouw et al., 2017). A systematic review (Reis et al., 2020) concluded that pre-sleep casein improved protein synthetic response during overnight recovery. Protein quality: Complete vs. incomplete sources

Not all protein grams are equal. Protein quality — measured by the Digestible Indispensable Amino Acid Score (DIAAS), which replaced the older PDCAAS system — determines how much of the protein you eat actually reaches your muscles in a usable form.

What is DIAAS?

DIAAS (Digestible Indispensable Amino Acid Score) measures how well a food's amino acid profile matches human requirements and how completely those amino acids are absorbed. A score of 100 or above means the food can serve as a sole protein source; below 75 indicates the food should be combined with complementary sources.

Implications for plant-based women

Women relying primarily on plant-based protein sources may need to:

  • Aim for the higher end of the g/kg range (1.4-1.6+ g/kg) to account for lower digestibility and amino acid completeness
  • Combine complementary proteins within the same day (legumes + grains, for example, to cover all essential amino acids)
  • Prioritize higher-DIAAS plant sources like soy, pea protein, and quinoa
  • Pay particular attention to leucine intake — plant proteins are generally lower in leucine per gram, meaning larger servings are needed to hit the MPS-triggering threshold

This does not mean plant protein is inadequate. It means a plant-based woman targeting muscle maintenance may need 120 grams of plant protein to achieve the same muscle-building stimulus as 100 grams of animal protein, depending on her specific food choices.

Protein and bone health in women

Adequate protein intake is protective for bone mineral density in women, particularly postmenopausal women, provided calcium intake is also adequate (Mangano et al., 2014).   3. Multiply weight in kilograms by your chosen g/kg figure. 72.7 kg × 1.2 g/kg = 87 grams of protein per day.
  4. Divide the total across your meals. Aiming for roughly 25 to 30 grams per meal across three meals covers most of the daily target without needing an exact per-meal formula.
